This protein calculator gives you a daily protein target based on two things your body weight and what you are actually trying to do with it. Choose weight loss, muscle gain or general health. Enter your weight in kilos or pounds and you get a straight answer in grams per day. Most protein intake calculator software doesn’t consider that second question. They take one multiplier and give everyone the same number, whether you’re a dieter, a lifter or someone who sits at a desk all day. That number is inaccurate on at least two of them. 

The daily goal can differ by 50 g or more at the same body weight depending on the objective you have. So this tool asks you what your aim is and then does the math. How This Protein Calculator Works (Grams per Kilogram)

It is easy to figure out the math behind every protein target. How to figure out how much protein you’re eating by hand:

Your body weight in kg times the amount of protein you want to eat each day

The part that changes is the goal g/kg. What your goal is will tell you what range to use for each of the next three parts.

Do you work in pounds? To start, divide your weight in pounds by 2.2 to get your kilos. A person who weighs 165 pounds is 75 kg. You can also use grams per pound instead of converting:

The old gym rule “one gram per pound” comes from that last row. It’s not in the middle of the useful range; it’s at the top.

One change that’s important to know. If you use your total body weight, it might give you a bigger number than you need if your body fat is high. It’s not necessary to feed muscle with protein, but fat does. That’s why you should use your goal weight or your lean body mass (your weight minus your fat mass) instead. Total body weight is fine for most people who are a healthy weight.

Goal 1: Protein Calculator for Weight Loss

Target range: 1.6-2.2 g/kg body weight per day

The example worked. A 165 lb (75 kg) person who wants to lose weight:

  • Low end: 75 × 1.6 = 120 g protein/day
  • High end: 75 x 2.2 = 165 g protein/day

This is the bit that surprises most. Protein goes up when you diet, not decrease.

If you consume fewer calories than you burn your body needs to get energy from somewhere. And it will burn fat deposits, which is what you want. But it also breaks down muscular tissue for fuel, which it doesn’t. Eat lots of protein and it instructs your body to hold on to the muscle and absorb more of the shortfall from fat.

This is important for both your looks and your resting metabolic rate. You want to lose 10 kg and want most of it to be fat. Two people can put the same number on the scale and have totally different bodies underneath.

Protein also keeps you feeling full longer than either carbs or fat. If you eat 30g of protein at breakfast you are far less likely to raid the cabinet at 11am. Which makes it easier to maintain a calorie deficit. Which is generally the actual challenge with dieting.

A fast sanity check. When you calculate protein at 1.6-2.2 g/kg, the amount can feel big. For that person weighing 75 kg, 165 g is roughly a chicken breast, a tub of Greek yogurt, 3 eggs, a scoop of whey and a piece of lentils over the day. It’s a real amount of food but it’s not crazy.

If you’re also lowering calories hard, stay at the higher end. “The more you’re in a deficit, the more your body wants to break down muscle. It’s the protein that helps protect it.

Goal 2: Protein to Build Muscle Calculator

Target range: 1.6-2.2 g/kg body weight per day

Worked example. 85kg (187lb) guy practicing to build muscle

  • Low end: 85 x 1.6 = 136 g protein per day
  • High end: 187 g protein per day (85 × 2.2)

The range appears the same as the weight loss range, but the context is different and that impacts where you should sit within it.

“Protein alone doesn’t build muscle. Training does. Protein is the basic substance. Resistance exercise is a signal to your body to utilize it. If you’re not lifting, eating 200 g of protein a day won’t build muscle on your frame. This protein calculator assumes you are training at least 2-3 times per week.

You also need to have adequate calories. The greatest way to build muscle is at maintenance calories, or in a modest excess, about 200 to 300 additional calories a day. If you consume significantly below maintenance calories your body will focus on survival not creating new tissue. Your progress will slow down no matter how much protein you eat.

Too much protein is not infinitlifting,ter. A major 2018 study aggregating 49 research studies and 1,863 persons indicated that muscle growth stopped improving once overall consumption reached roughly 1.6 g/kg per day, with the upper edge of the statistical range landing near 2.2 g/kg. Any excess protein is either used for energy or broken down. Not hazardous for healthy folks but not doing much for your biceps either. Money wasted on a fourth shake a day would be better spent on an extra training session or better sleep.

Spread it out. Aim for 25 to 40 g of protein per meal across three or four meals instead of 150 g at dinner. Muscle protein synthesis responds to each protein feeding, so several solid doses beat one huge one.

Goal 3: General Health and Maintenance

Target range: 1–1.6 g/kg body weight/day with 0.8 g/kg as the absolute bottom line

The example worked. Non-dieting, non-training hard 65 kg (143 lb) person:

  • Old RDA (0.8 g/kg) Bare minimum 65 × 0.8 = 52 g/day
  • Current recommendation range: 78 g to 104 g per day (65 × 1.2 = 78 g to 65 × 1.6 = 104 g)

Why a pair of numbers? The recommended dietary limit was 0.8 g/kg and this has not changed for decades. This was never intended to be the best goal. It solves a smaller question: how much is needed to keep nearly all healthy individuals from becoming deficient? “That’s a floor, not a ceiling.

The Dietary Guidelines for Americans 2025-2030 increased the public recommendation to 1.2-1.6 g/kg/d. It remains a subject of controversy among experts, with some saying the evidence supporting it was mainly based on weight-management studies. 1.2 to 1.6 g/kg is still a reasonable daily target for most healthy persons.

Two groups should target the upper end of that spectrum. More help. As adults 50 and older age, they gradually lose muscle and their bodies don’t respond to the same amount of protein as well. Anyone healing from illness, surgery or accident also requires more as tissue repairs itself.

If you have kidney illness, ignore everything above and stick to the intake your doctor or renal dietician prescribes. High protein is safe for healthy kidneys, but not for kidneys that are impaired.

There are 98 g of protein between the top and bottom of this table, which is about three chicken breasts. That’s the difference that one general number hides. Also, keep in mind that the starting point for losing weight is higher than the one for building muscle. Your body has to break down muscle more quickly when you don’t eat enough calories, so protein does more work there.

Today, I ate three eggs and a yoghurt pot for breakfast, a chicken breast with beans for lunch (49 g), a whey shake in the afternoon (24 g), and tofu with cottage cheese for dinner (28 g). That’s 140 g. It’s not hard to get that to 136 g.

There are nine essential amino acids in animal foods in amounts that are useful. This is what “complete protein” means. One or two less in most single plant foods. Eating a range of foods throughout the day, like nuts, seeds, beans, grains, soy, and other legumes, fills in the gaps without any extra planning.

A Quick Note on Protein Molecular Weight

Some folks looking for a protein molecular weight calculator are looking for something quite different from all of the above. In biochemistry, the molecular weight of a protein is the mass of one protein molecule, expressed in daltons (Da) or kilodaltons (kDa). It is calculated from the amino acid sequence by adding the mass of each residue and subtracting a molecule of water for each peptide bond. For example, human serum albumin is roughly 66.5 kD.

That has nothing to do with how many grammes of protein you consume at dinner. If you need such computation, there are biochemical tools, like as the ExPASy ProtParam service, which takes a sequence and gives the molecular weight.

Conclusion

Your body weight sets the scale, but your goal sets the number. That is the whole idea behind this protein calculator. Take a 70 kg person: about 98 g a day for general health, around 126 g while building muscle, and closer to 140 g while dieting. Same person, same reading on the scale, three different answers. Any online protein calculator that gives everyone the same figure is answering a question you never asked.

A higher protein intake of about 1.6 to 2.2 g/kg protein tells it to hold on to muscle and take more of the loss from fat. Protein also helps you feel full, making the diet simpler to stick to.

Q6. Is protein molecular weight the same as protein intake?

No. They are two different objects that share the same word. Protein intake is how many grammes of protein you ingest. Grams per day. The molecular weight of a protein is the mass (in daltons) of a single protein molecule and is determined by the amino acid sequence of that molecule. A molecular weight calculator won’t help you plan meals.
